Use a standing desk alternatively with the usual chair/table. If that's not possible, try not to remain seated for extended hours. Ideally, one should do something (anything) other than sitting on a chair for 5 min or so every 20 min or so one is seated on a chair.
Invest in a good chair with ergonomic features. Can work wonders even in the short run. Watch YouTube videos for quick 2-3 minute long stretches that you can do in the middle of work.
Planking strengthens back. Helps keep it less prone to injuries. Best part, takes max 5 minutes of your day. Start with less duration - Something like 30 seconds or so.
Hey please use a lumbar support on your chair if it helps if not keep brisk walking every two hours or so. If it still persists please show a doctor.
Make sure you stand up every 30 min and take a walk up and down the corridor every hour at least. There are plenty of stretches you can do at your desk. Google the correct posture to sit at chair and work on computer. Small changes go a long way.
why is noone suggesting him lat pulldown , deadlift and cardio(plank,mt climbers) for getting a strong back
That can cause more injury if the back is already fragile.
Just tell HR to fund a slip disc surgery when needed and you are set to go 🌚
Those advising heavy gym exercises are absolute morons and their comments should be taken down. They could cause real harm to OP by adding to his back ache. The correct solution is comfortable back exercises like #13. Many websites have them.
I ended up with bad back issues at the end of my first a zero year. Take it seriously. Strengthen your back through physiotherapy and excercise and get used to taking breaks from sitting
